For example, when it comes to hormones, ghrelin makes you hungry, leptin and other hormones keep you feeling full, Nadolsky says. Thyroid, cortisol, insulin, testosterone, and estrogen all influence how you metabolize and store energy. Meanwhile, genetics have a large influence on both basal metabolic rate (how many calories you burn just to live) and hormone health. While all of these things are impacted by our diet, they’re not only controlled by the way we eat. And, in fact, while sleep, stress management, and, when needed, medication can help regulate other hormone levels such as estrogen and thyroid, our hormones and other physiological processes are often out of our control. And by the way, being able to impact our hormone levels and metabolism with our diet doesn’t always work out in favor of weight loss. As a 2016 review notes, one of the reasons weight loss by way of caloric restriction isn’t efficacious is because “this strategy is countered by the body’s natural physiological response to negative energy balance.” In other words: The body fights back against caloric restriction.
Although you do want to increase your walking over time, this doesn’t necessarily mean that you have to be working your way up to a more intensive form of cardio like swimming or running. “Moving on to new exercises is not something someone should feel they have to do unless their goals change and a new exercise is needed to support those goals,” says Gagliardi. “Walking alone can be progressed by changing the distance, speed, terrain, and by adding intervals.”
Want a flatter stomach in two seconds? Stand up straight! Slouching emphasizes belly rolls but straightening your spine elongates your whole body, making you look taller and sleeker. Want to go even flatter for a picture? Use the old modeling trick and arch your back slightly—this will pull your skin tighter across your stomach while moving it farther away from the camera, making it look slightly smaller. Yeah, it’s a temporary fix but good posture offers many health benefits beyond looking good.
Rather than a long and low-intensity cardio workout, try the HIIT method of cardio: intense, fast-paced intervals that leave you completely exhausted after only a 20- to 30-minute session. This form of cardio training increases the afterburn effect, allowing your body to continue burning calories long after your workout is over. You can rotate between 30 seconds of your favorite exercises, with rest in between, as long as they work different muscle groups—such as squats, push-ups and kettlebell swings.
“Starting slow and working your way up is better than overdoing it and giving up,” says Gagliardi. “I like the idea of attaching the new behavior of taking a walk to an existing behavior.” An easy way to approach it: Commit to going for a quick 10-minute walk after dinner, and slowly increase the time as you become more comfortable with daily movement.
Practice intermittent fasting. Skip breakfast and compress your daily eating into a smaller window of time. If you’re a man, fast for at least 16 hours and eat in an 8-hour window every day- noon to 8 PM works best for most people. If you’re a woman, fast for at least 14 hours and eat for 10. In either case, this means you’re having two small meals and one smaller low-calorie snack each day.
After your last training session (Wednesday, in this example, two full days before Saturday’s event), eat two to three grams of carbs per pound of body weight for the rest of the day. If you train at night and it’s hard to eat enough carbs before bed, you can split up the total and eat the rest of the carbs on Thursday night. Insulin sensitivity remains high for 48 hours post- workout, so glycogen will still go to your muscles. Otherwise, on Thursday, go back on the diet prescribed in Step 2.
Be choosy about carbs. You can decide which ones you eat, and how much. Look for those that are low on the glycemic index (for instance, asparagus is lower on the glycemic index than a potato) or lower in carbs per serving than others. Whole grains are better choices than processed items, because processing removes key nutrients such as fiber, iron, and B vitamins. They may be added back, such as in “enriched” bread.
